It's one of the most metabolically active tissues in your body, constantly producing hormones and inflammatory compounds that affect just about every organ in your body, including your brain.
In fact, researchers now recognize that the health of your metabolism and the health of your brain are deeply connected. Some scientists even refer to Alzheimer's disease as the "type 3 diabetes" of the brain because of the way insulin dysfunction affects brain cells.
The encouraging news is that the same habits that help shrink stubborn belly fat also help protect your mind. Below, I explain the biggest dietary changes I recommend to ward off dangerous visceral fat and keep your mind sharp into older age.
Why Belly Fat Is So Harmful
Different types of body fat behave in different ways. The fat that lies just beneath your skin is different from deeper visceral fat, which is the abdominal fat that surrounds your liver, pancreas, and intestines.
Visceral fat is one of the driving forces behind metabolic syndrome, a cluster of conditions that includes:
High blood sugar
Elevated triglycerides
High blood pressure
Insulin resistance
Increased waist circumference
When left unmanaged, this combination of health issues raises the risk for heart disease, diabetes, stroke, fatty liver disease—and, surprisingly to some, cognitive decline.
That's exactly why, when I think about protecting long-term brain health, I always begin by improving metabolic health first.
The Belly Fat-Brain Connection
There are two major reasons that excess belly fat affects the brain:
1. Insulin Resistance
Your brain depends on insulin not only to manage blood sugar, but also to fuel brain activity. Insulin helps brain cells to use energy efficiently and supports learning, memory, and communication between neurons.
As insulin resistance develops, brain cells become less responsive to insulin, causing a decline in energy production while inflammation increases and memory begins to suffer.
While "type 3 diabetes" isn't an official medical diagnosis, it describes how insulin resistance develops in the brain. When brain cells stop responding well to insulin, they may have trouble using glucose for energy, which can contribute to memory problems and may increase the risk of Alzheimer's disease.
Scientists believe this helps explain why conditions like obesity, metabolic syndrome, and type 2 diabetes (the fastest-growing chronic disease in the U.S.) are closely linked to cognitive decline. According to the Alzheimer’s Society, "Dementia risk also increases with the length of time someone has diabetes and how severe it is."

Inflammation also weakens the gut lining, disrupts the microbiome, and increases oxidative stress, all factors that can accelerate aging of both the body and the brain.

What to Stop Eating
Frequent insulin spikes encourage the storage of visceral fat while making it increasingly difficult to burn and lose fat.
The biggest offenders aren't necessarily all carbohydrates, but refined carbohydrates and concentrated sugars (especially added sugars) that flood your bloodstream faster than your body can handle.
First and foremost, I recommend minimizing foods that create rapid spikes in blood sugar and force your body to release large amounts of insulin, such as:
Soda
Fruit juice
Sweetened coffee drinks
Candy
Desserts
White bread
Pastries
Sugary cereals
Highly processed snack foods
Never Eat Carbohydrates "Naked"
Whenever you eat carbohydrates, pair them with protein, healthy fats, or both. For example:
An apple is better than applesauce.
Applesauce is better than apple juice.
But an apple with almond butter, walnuts, pecans, or a slice of cheese is even better.
Why? Protein, fiber, and healthy fats naturally slow digestion and glucose absorption, helping to reduce blood sugar spikes while keeping you satisfied much longer. This one habit can dramatically improve metabolic health without making meals complicated.
Build Your Plate in the Right Order
One of the foundations of the Biblio Diet is eating foods in an intentional sequence. Rather than filling your plate with starches first, build every meal like this:
Protein first
Healthy fats second
Fiber-rich vegetables next
Whole-food carbohydrates last, if you're still hungry
This naturally lowers the overall glycemic impact of your meals while improving satiety and reducing cravings. Most people find they feel fuller while eating less without counting calories.
How Intermittent Fasting Can Help
Intermittent fasting is another powerful tool for reducing visceral fat.
What's especially interesting is that studies have found fasting can lower inflammation and reduce abdominal fat even when total calorie intake doesn't change significantly.
Research has also shown benefits in inflammatory bowel diseases like Crohn's disease, reducing symptoms by about 40%, suggesting fasting calms inflammatory pathways throughout the body.
For instance, a recent Stanford-led trial found that five days a month of a fasting-mimicking diet helped reduce symptoms and inflammation in adults with mild to moderate Crohn's. Patients followed a low-calorie diet for five consecutive days each month and returned to their usual diet the rest of the time.
Another option is allowing your digestive system regular periods of rest, such as 12—16 hours without food each day, to support healthier insulin levels and improve metabolic flexibility over time.
Don't Forget About Stress and Sleep
Hormones are another piece of the puzzle to pay attention to. That's because chronically elevated cortisol encourages your Body to store fat around the abdomen. That's why I encourage people to prioritize:
Consistent sleep
Getting to bed before midnight whenever possible
Regular exercise
Prayer and quiet reflection
Time outdoors

A Little Known Compound Worth Knowing About
One botanical I've been watching closely is Grains of Paradise (Aframomum melegueta).
Its active compounds appear to activate brown adipose tissue, often called brown fat, which burns calories to produce heat rather than storing them. Research also suggests it may increase energy expenditure and encourage the body to preferentially burn visceral fat.
